Raw vs. cooked foods: why one is not always better

Raw foods can preserve more heat-sensitive nutrients such as vitamin C. Cooking can make carotenoids easier to access, change concentration through water gain or loss, and improve safety. There is no universal winner.

“Raw is more nutritious” and “cooked is easier to digest” sound like opposing rules, but neither works for every food. Heat can reduce some nutrients, improve access to others, and make certain foods safer or easier to eat. The useful comparison is not raw versus cooked in the abstract, but what changes in the specific food.

Raw foods can preserve some sensitive compounds

Vitamin C is a clear example. It is water-soluble and heat-sensitive, so a raw vegetable can retain more than the same vegetable after long cooking. Some folate can also be lost during prolonged preparation.

That gives a genuine advantage to foods that work well raw, such as peppers, many fruits, and salad vegetables. It does not make the raw version superior for every nutrient.

Storage and cutting matter too. Raw food does not remain nutritionally unchanged forever; exposure to air, light, and time can affect sensitive vitamins. “Raw” simply means it was not cooked.

Cooking can open the plant matrix

Tomatoes and carrots show the other side. Processing and cooking can disrupt structures that trap carotenoids inside plant cells. Tomato lycopene and carrot beta-carotene can become easier to access during digestion, particularly when the food is processed and eaten with some dietary fat.

In carrots, one human study found carotene absorption was about two times greater from a commercial puree than from boiled-mashed carrots. The result depended on how the structure was broken down, not simply on whether the carrot was raw or cooked.

That is why crushing, pureeing, and softening can matter alongside temperature. Food structure influences what digestion can release.

Water can dramatically change the per-100-g numbers

A vegetable that loses water while roasting concentrates nutrients and calories into less weight. One that absorbs water can dilute them. That means 100 g raw and 100 g cooked do not necessarily represent the same amount of original food.

If 100 g of a vegetable becomes 75 g after water loss while retaining nearly all of its energy, calories per 100 g of the cooked product rise even without added oil.

The reverse happens with dry foods that absorb water, including rice, pasta, and legumes. Their values per 100 grams drop after cooking because water increases total weight. Any fair comparison needs to keep the food state visible.

For some foods, safety matters more than vitamin retention

Meat, fish, eggs, some dried legumes, and other foods are not prepared by maximizing vitamin retention alone. Proper cooking reduces microbial hazards and, in legumes, helps inactivate antinutritional compounds and soften the structure.

Raw is not a nutritional advantage when the food is unsafe or impractical to digest in that state.

Individual risk also matters. Pregnancy, immunosuppression, or specific medical conditions can reduce the margin for raw or undercooked animal foods. Food safety is part of practical nutrition, not a separate concern.

Cooking also changes how much you actually eat

Cooked spinach takes up far less volume than the same weight raw, which can make a larger vegetable serving easier to eat. In other foods, raw crunch and freshness make the food more appealing. Practical nutrition includes what actually gets eaten, not just a number per 100 g.

Tolerance can change as well. Cooking softens fiber and starch structures, while very fibrous raw vegetables may be uncomfortable for some people. That does not make cooked food universally superior; it explains why the same person may prefer different forms of different foods.

You do not need to choose a side

A mix of preparations is usually more useful than a universal rule: raw tomato in salad and cooked tomato sauce; raw carrots and carrot soup; lightly steamed broccoli; whole raw fruit.

The exact method matters too. Steaming, microwaving, quick sautéing, prolonged boiling, roasting, and deep-frying differ in water exposure, temperature, and added fat. “Cooked” covers many very different treatments.

Raw preparation can preserve some sensitive nutrients; cooking can improve access to others, concentrate or dilute food, and improve safety. The better choice depends on the food, preparation, and role in the meal.
