Calling a food ‘high in iron’ sounds simple until you compare oysters, a bowl of beans and a spoonful of seeds. Iron per 100 grams can rank foods, but it does not tell you how much iron lands on a normal plate or how much your body can absorb.
The most useful sources combine a meaningful amount per serving with favorable absorption. Animal foods can provide heme iron, which is generally absorbed more efficiently. Plant foods provide nonheme iron, whose absorption is more affected by the rest of the meal.
A practical serving-level comparison
The following amounts use common prepared or ready-to-eat servings.

The table shows why there is no single winner that answers every question. A cup of white beans can match a serving of oysters in total iron, yet the type of iron and the food matrix are very different.
Serving realism matters too. A 100-gram portion of seeds can look spectacular on a nutrient chart, but most people eat far less at one time. A full cup of beans, by contrast, can be the center of a meal and provide iron together with protein and fiber.
Heme iron is absorbed more efficiently
Meat, organ meats, fish and shellfish provide heme iron. Its absorption is generally higher and less affected by other components of a meal. That means a moderate number of milligrams can still be nutritionally significant.
For example, a 3-ounce serving of beef may provide about 2 mg of iron, less than the roughly 3 mg in half a cup of lentils, but a larger share of the beef’s iron is in the heme form.
Plant foods can provide plenty, but the meal matters
Beans, tofu, seeds, nuts and leafy greens provide nonheme iron. Vitamin C can improve its absorption, so lentils with bell pepper, tomatoes or a vitamin-C-rich fruit create a more favorable meal than lentils alone.
Phytates and some polyphenols can reduce absorption in a particular meal. That does not make beans a poor iron source; it explains why the whole dietary pattern matters more than the laboratory number alone.
You do not need to calculate an absorption percentage for every plate. A more useful habit is to pair plant iron with vitamin-C-rich produce regularly and, when maximizing iron is a priority, avoid making tea or coffee the main drink with the same meal.
Spinach contains iron, but it is not the perfect reference food
Half a cup of cooked spinach provides about 3 mg of iron, which is meaningful. However, spinach also contains compounds that limit mineral absorption. More iron on a chart therefore does not automatically mean more iron absorbed.
Seeds look especially high because they contain little water
Sesame and pumpkin seeds can show impressive iron values per 100 grams, but a normal serving is closer to 1 ounce. About 1 ounce of pumpkin seeds provides roughly 2–3 mg of iron—useful, but very different from treating 100 grams as a routine snack.
Fortified foods can completely change the ranking
Some breakfast cereals contain added iron and may provide 8, 12 or even 18 mg in one serving depending on the product. Because that iron is added, the label matters more than a generic value for ‘cereal.’
Fortification can be particularly useful in eating patterns with little or no animal food, but fortified cereals are not nutritionally identical. Fiber, added sugar, serving size and the rest of the ingredient list still matter when choosing between products.
The useful rule
If you want to increase iron intake, you do not need one magic food. Use heme-rich animal foods if they fit your diet, or make plant sources such as beans, tofu and seeds regular foods and pair them with vitamin C. Total intake and absorption matter as much as a ranking position.
If iron deficiency or anemia has already been diagnosed, food choices are only one part of the picture. The underlying cause, individual requirements and any recommended treatment need to be addressed rather than relying on one high-iron food.
