Foods highest in polyunsaturated fat

“Polyunsaturated fat” describes fatty acids with more than one double bond, but nutritionally there is a critical split: omega-6 and omega-3 are not the same thing. A ranking that adds them together can identify the highest total while hiding which family dominates.

An ounce of walnuts can provide more total polyunsaturated fat than a tablespoon of oil. But if the question is specifically plant omega-3, flax and chia jump upward because much of their PUFA is ALA.

Omega-6: linoleic acid dominates many oils and seeds

Linoleic acid is an essential omega-6 fatty acid, meaning the body must obtain it from the diet. Conventional sunflower, soybean and corn oils, walnuts and many seeds provide substantial amounts.

Being rich in omega-6 does not automatically make a food “inflammatory.” Dietary guidance supports replacing saturated fat with polyunsaturated fat, including linoleic acid.

ALA: the main plant omega-3

Flax, chia and walnuts provide alpha-linolenic acid (ALA). Twenty grams of flax can supply roughly 4.5–5 g of ALA, while 20 g of chia provides around 3.5–4 g.

The body can convert some ALA to EPA and DHA, but conversion is limited. ALA grams should therefore not be treated as nutritionally identical to marine EPA and DHA grams.

Fatty fish does not win on total PUFA

Salmon can contain less total polyunsaturated fat per 100 g than walnuts and still be a much more direct source of EPA and DHA. That is why total “PUFA” is not enough when the real goal is omega-3.

Servings prevent a distorted comparison

One hundred grams of oil is more than seven tablespoons and nearly 900 calories. One tablespoon is far more useful. Nuts and seeds likewise make more sense in 1-ounce or 20–30 g portions.

The type of polyunsaturated fat matters as much as the total. A tablespoon of a seed oil can deliver a large amount of linoleic acid in a very small volume, while walnuts or sunflower seeds spread that fat across a serving that also contains protein, fiber, minerals, and more chewing volume. That is why a ranking by grams of PUFA per 100 grams can be technically correct yet nutritionally incomplete. It tells you where the fat is concentrated, not whether one food is automatically the better choice.

It is also useful to separate plant omega-3 from the long-chain omega-3s found in seafood. Flax, chia, walnuts, and some oils provide alpha-linolenic acid, or ALA. The body can convert part of ALA into EPA and DHA, but the conversion is limited. Salmon, sardines, trout, and similar fish usually provide EPA and DHA directly even when their total polyunsaturated-fat number is lower than that of an oil or seed.

For everyday use, the easiest approach is to rotate sources rather than chase the highest number. Nuts and seeds can replace snacks rich in saturated fat, vegetable oils can replace butter in suitable recipes, and fish can contribute the marine omega-3s that plant foods do not provide in the same form. Portion size still matters because all fats are energy-dense, including the unsaturated ones.

Labels can help when the goal is changing the fat profile of a diet. On packaged foods, compare saturated fat and total fat first, then look at the ingredient list to see whether the main added fat comes from butter, palm fat, olive oil, sunflower oil, soybean oil, nuts, or seeds. A food can contain plenty of polyunsaturated fat and still be high in calories, sodium, or added sugar. Conversely, a food does not need an exceptionally high PUFA percentage to be a useful replacement for a more saturated option. The practical nutrition gain usually comes from substitution: walnuts instead of a pastry, tahini instead of a creamy spread, or a vegetable oil instead of solid animal fat where the recipe allows it.

Storage also matters because polyunsaturated fats are relatively prone to oxidation. Keep nuts and seeds away from heat and strong light, close oil bottles promptly, and avoid buying very large containers that will sit open for months. Rancid oil or nuts develop stale, paint-like, bitter, or cardboard aromas; that is a quality problem and a reason not to keep using them simply because the date has not passed.

The practical answer

For total polyunsaturated fat, linoleic-rich oils and walnuts rank high. For ALA omega-3, flax and chia are much more important. For EPA and DHA, look to fish and seafood rather than this plant-focused ranking.
