There is no single “best” protein source without meat because the answer changes with the foods your diet still includes. Someone who eats fish has a different set of choices from a vegetarian, and a vegetarian has options that do not fit a vegan diet. The best choice also depends on whether you want a lot of protein in a small serving, more fiber, a minimally processed food, or simply something convenient enough to use regularly.
If you eat fish, it is the most concentrated option in this group
For people who avoid meat but still eat fish, a cooked serving around 5 oz (140 g) often provides roughly 30–38 g of protein, depending on the species. Most cooked legumes will not match that amount in the same weight, but that does not make every fish the best choice in every respect: fat profile, mercury, sustainability, and recommended frequency vary by species.
This is why “meat-free” and “vegetarian” should not be treated as identical terms. They overlap, but they describe different eating patterns.
For vegetarians, eggs and dairy make protein easier to distribute
About 7 oz (200 g) of a high-protein Greek yogurt can provide around 18–20 g; a substantial serving of cottage cheese can exceed 20 g; two large eggs contribute roughly 12–13 g. They are particularly practical at breakfast or in meals where legumes are not a natural fit.
The advantage is not that a vegetarian diet must revolve around these foods. It is that they can provide a clear protein anchor in relatively little volume while grains, vegetables, fruit, nuts, and seeds fill out the rest of the meal.
For concentrated vegan protein, soy foods and seitan stand out
Tempeh provides about 19–20 g of protein per 100 g. A 5.3 oz (150 g) serving of firm tofu can supply roughly 18–25 g, depending on how much water the product contains. Seitan commonly falls near 20–25 g per 100 g, although wheat gluten is relatively low in lysine and seitan is unsuitable for people with celiac disease.
Edamame and textured soy protein broaden the list. With textured soy protein, check whether the label reports the product dry or hydrated: added water can dramatically lower the “per 100 g” number without removing any of the protein that was present before hydration.
Legumes become especially useful when fiber and meal volume matter too
Cooked lentils and chickpeas are less concentrated than seitan or many soy products, usually around 8–9 g of protein per 100 g. A 1-cup-style serving near 200 g, however, brings the total to roughly 16–18 g while also supplying substantial fiber.
Their strength is therefore not winning a per-100-gram ranking. It is serving as the base of a complete meal. Eating legumes alongside a varied pattern of grains, nuts, seeds, and other plant foods across the day provides a broad amino-acid mix without requiring two specific proteins to be paired in every bite.
Nuts and seeds usually work better as protein boosters
One ounce of almonds provides about 6 g of protein, while a similar amount of hemp seeds can approach 9–10 g. They add protein, unsaturated fat, and micronutrients, but their energy density makes them less practical as the sole protein source for most meals.

The useful approach is to choose one food that can act as the meal’s protein anchor, then let the rest of the meal add to it. A numeric ranking of non-meat foods by serving answers a different question; here the first decision is which dietary pattern you follow and what you want the protein food to contribute besides protein.
