Pork cuts: protein, fat, and calories

The jump from 4 g to 20 g of fat is 16 g, or about 144 calories from fat alone. Exact values vary with trimming, cooking, and the specific cut, but the range shows why one generic pork number is not very useful.

Tenderloin can be genuinely lean

Cooked pork tenderloin can provide about 26–28 g of protein with only 3–5 g of fat per 100 g. At roughly 150–170 calories, it is in a completely different calorie range from pork belly.

Comparisons are most useful when cooking state and trimming are similar. A well-trimmed tenderloin should not be compared with a rib or shoulder that keeps substantial visible fat as though species were the only variable. How much adipose tissue actually reaches the plate drives a large part of the calorie difference.

From ~4 g to ~20 g fat can add about 144 calories of fat energy

A lean cut with 28 g of protein and 4 g of fat provides about seven times as much protein as fat by weight. A shoulder cut with 25 g of protein and 20 g of fat brings the two much closer.

Protein does not rise in proportion to fat. A fattier cut may provide nearly the same protein while carrying substantially more calories because fat contains about 9 calories per gram. That is why choosing the cut matters when someone wants high protein with a lower calorie density.

Pork stands out for thiamin

Pork is one of the better animal-food sources of thiamin (vitamin B1). A 100 g serving of several lean cuts can provide roughly 0.7–1.0 mg, along with varying amounts of vitamin B6, B12, selenium, and zinc.

This is a reminder that meat comparisons should not stop at protein and fat. Micronutrients are part of the picture too. Exact amounts vary by cut and preparation, so one database entry should not be treated as the universal composition of every pork product.

Iron: ~0.8–1.2 mg in lean pork vs. ~2–3 mg in lean beef

Lean cooked pork commonly provides around 0.8–1.2 mg of iron per 100 g, compared with roughly 2–3 mg in many lean beef cuts. That is often a difference of about 1–2 mg per 100 g.

Pork is therefore not iron-free, but it should not automatically be assigned the same iron content as every other red meat. If iron is a dietary priority, the specific food, serving size, and the rest of the day’s iron sources all matter.

Fresh pork and processed pork are not interchangeable

Tenderloin, loin, and shoulder are not nutritionally equivalent to bacon, sausage, or deli meats. Processing can substantially change sodium, water, fat, and calorie density.

Two foods from the same animal can therefore have very different Nutrition Facts panels. Fresh lean pork and a cured or highly seasoned pork product should be evaluated separately rather than grouped under one “pork is healthy/unhealthy” label.

Cooking oil can erase part of a lean cut’s calorie advantage

Ten grams of oil adds about 90 calories and 10 g of fat. Adding that amount to 100 g of a 160-calorie tenderloin brings the dish to roughly 250 calories before sauces or sides.

The cooking method does not remove the cut’s high protein, but it can change the energy density of the meal. Roasting, grilling, or pan-cooking with modest added fat preserves the difference between a lean and fatty cut more clearly than frying or serving it with a rich sauce.

Bottom line

Pork is not automatically a high-fat meat. Tenderloin and well-trimmed loin can provide 26–30 g of protein per 100 g with less than 10 g of fat, while shoulder, ribs, and belly can contain several times more fat.

Compare the cut, trimming, raw-versus-cooked basis, and added cooking fat. Those details tell you much more than the species name alone.
