On paper, hemp seeds look like an extraordinary protein food at more than 30 g per 100 g. On an actual plate, though, people usually eat about an ounce of seeds and 5–7 ounces of tofu, tempeh or legumes. That serving-size difference changes which foods really work as the protein center of a meal.
For building plant-based meals with a clear protein anchor, soy foods, seitan and legumes are usually the most practical choices. Nuts, seeds and grains add meaningful protein, but they more often complete the total than carry it alone.

Soy comes in several forms — and water changes the numbers
Cooked mature soybeans provide about 18.2 g protein per 100 g, roughly twice the 9 g in cooked lentils. Soy also has one of the strongest essential-amino-acid profiles among plant foods.
Tempeh is near 20 g/100 g, while tofu varies widely with water content. Firm or extra-firm tofu can contain far more protein than silken tofu, so the nutrition label is more useful than one generic tofu number when protein is a priority.
Seitan is concentrated, with one important limitation
Seitan is made from wheat gluten and commonly provides 20–25 g protein/100 g. A 5-ounce serving can reach or exceed 30 g, making it easy to use as the main protein component of a meal.
It is relatively low in lysine compared with legumes and soy. That does not have to be corrected in the same bite; simply eating those foods elsewhere in the diet improves the overall amino-acid balance. Seitan is also not appropriate for people with celiac disease.
Beans and lentils do not have to win per 100 grams to matter
Cooked lentils, chickpeas and many beans are generally around 8–9 g protein/100 g. One cup of cooked lentils near 200 g provides about 18 g protein plus roughly 15–16 g fiber.
The same 200 g weight of cooked chicken breast would exceed 60 g protein but supply no fiber. That difference shows why the foods should not be judged as if protein concentration were their only purpose: legumes can anchor a meal while delivering protein, fiber, folate, potassium and nonheme iron together.
Dry textured soy protein is a classic water-content trap
Dry textured soy protein can exceed 45–50 g protein/100 g because it contains very little water. If 2 ounces / 56 g of dry product is 50% protein, the meal receives about 28 g protein even after the product absorbs water and becomes much heavier.
The concentration drops after hydration; the protein did not disappear.
Nuts and seeds are excellent add-ons
Hemp and pumpkin seeds are around 30 g protein/100 g, while peanuts are about 25.8 g. In a normal 1-ounce serving, that becomes roughly 9 g from hemp and 7 g from peanuts.
They are valuable additions to oatmeal, salads or sauces, but not usually the sole protein anchor. Getting 30 g protein from almonds alone would take roughly 5 ounces / 140 g — far more than a typical serving and a substantial amount of calories.
Grains count even when nobody calls them “the protein”
Dry oats provide around 12–13 g protein/100 g, so a 60 g bowl contributes about 7–8 g. Bread, pasta, rice and quinoa add to the daily total too. In a meal already built around beans or tofu, those extra grams can easily push the total into the 25–30 g range.
Quinoa’s protein reputation needs perspective
Cooked quinoa is around 4–5 g protein/100 g, well below lentils, tofu or tempeh. Its value is more about its amino-acid profile and its role as a nutritious grain-like food than exceptional protein density.

The useful point is not that one ingredient must do everything. The meal adds up.
Plant proteins do not need rigid pairing at every meal
Eating soy foods, legumes, grains, nuts and seeds across the day provides complementary amino-acid patterns. Total protein and variety matter more than forcing specific food pairs into every plate.
Vitamin B12 is still a separate issue
A vegan diet can be high in protein and still require deliberate vitamin B12 intake. Ordinary plant foods are not reliable B12 sources, so fortified foods and/or supplementation are necessary.
What is worth remembering
Soy, tofu, tempeh, seitan and legumes make the strongest anchors for protein-rich plant meals. Nuts, seeds and grains add useful amounts. The best source is not always the one with the biggest number per 100 g; it is the one that works in a serving you can actually build a meal around.
