Two foods can each provide 25 g of protein per 100 g and still look very different when the question is how much protein you get for the calories. If one contains substantially more fat or carbohydrate, the same amount of protein comes with more energy.
For high protein with relatively few calories, a useful comparison is grams of protein per 100 kcal. Lean seafood, egg whites, skinless chicken breast, and some nonfat dairy products tend to rise to the top. That does not make higher-fat foods inferior; it answers one narrow nutritional question.
Foods that provide the most protein for their calories
These are approximate values for simply prepared foods without added oil or sauces. Different species, cuts, brands, and cooking methods can shift the numbers.

This is why “protein per 100 g” and “protein per calorie” are not the same ranking. Lentils provide roughly 7.8 g of protein per 100 kcal compared with about 22–24 g for shrimp, cod, or tuna, yet lentils also bring fiber, folate, potassium, and carbohydrate. The ratio is useful for energy planning; it is not a complete nutrition score.
Very lean foods have a mathematical advantage
When most of a food’s calories come from protein, its ratio climbs quickly. Cooked shrimp, cod, and water-packed tuna sit around 22–24 g of protein per 100 kcal in typical food-composition data because they contain little carbohydrate and relatively little fat.
Egg whites work the same way. Egg white provides about 10.9 g protein and 52 kcal per 100 g, while whole egg is closer to 12.6 g protein and 143 kcal per 100 g. The yolk adds fat and a broader mix of nutrients; the white simply wins the protein-per-calorie calculation.
Chicken breast is still highly efficient
Cooked skinless chicken breast is around 31 g protein and 165 kcal per 100 g, or about 18.8 g protein per 100 kcal. A 5-ounce cooked portion—about 142 g—would provide roughly 44 g protein and 234 kcal before cooking oil, breading, or sauce is counted.
That last qualifier matters. A tablespoon of oil contributes roughly 120 kcal and no protein. The chicken has not changed, but the protein-per-calorie ratio of the finished plate has.
Dairy varies more from product to product
Plain nonfat Greek yogurt can deliver about 10 g protein for roughly 60 kcal per 100 g. A full-fat Greek yogurt may have a similar amount of protein but more calories from fat, and a sweetened version can add energy from sugar as well.
For yogurt and cottage cheese, the package label is therefore more informative than a single generic database value. Two tubs with the same front-of-pack description can differ meaningfully in protein and calories.
Why this should not become a one-number diet
Salmon, nuts, seeds, whole eggs, olive oil, and avocado all look less impressive when calories are placed in the denominator because they contain fat. That does not erase the nutritional roles of unsaturated fats, omega-3s, vitamin E, choline, or fat-soluble vitamins.
The reverse is also true: a very lean protein can contribute little fiber or carbohydrate. Maximizing one ratio across every meal would make the diet narrower, not automatically better.
Use the ranking to fill a gap
Protein per calorie is most useful when a meal already has vegetables, grains, legumes, fruit, or a source of healthy fat and you want to raise protein without pushing energy up as quickly. Lean seafood, chicken breast, egg whites, or a high-protein yogurt can do that efficiently.
The practical question is not “Which food wins?” It is “Which protein source completes this meal without crowding out the foods I also need?”
