Spirulina: what it is and what nutrients it contains

The powder is genuinely nutrient-dense. The catch is that 100-gram nutrition numbers describe far more spirulina than most people eat.

What dried spirulina contains

The USDA Standard Reference entry provides about 290 calories, 57.5 g protein, 7.7 g fat, and 23.9 g carbohydrate per 100 g. It also lists 28.5 mg iron, 195 mg magnesium, 1,363 mg potassium, and 6.1 mg copper.

The serving column is the useful reality check. Spirulina adds nutrients, but a spoonful is not nutritionally equivalent to a full serving of beans, tofu, eggs, meat, or fish.

Protein is its standout feature

Reviews commonly place spirulina around 50–70% protein by dry weight. It contains all essential amino acids, although amino-acid proportions, digestibility, and total dose still determine protein quality in practice.

Seven grams of the USDA reference provide about 4 g protein; 3 g provide only about 1.7 g.

Iron is concentrated, but servings are small

The 28.5 mg/100 g figure is high, while a 7 g amount supplies roughly 2 mg. Spirulina iron is non-heme iron, so the amount present is not identical to the amount absorbed.

What about vitamin B12?

This is the important exception to the “nutrient-rich” story. Laboratory methods can detect B12-like corrinoids in spirulina, but chemical characterization has shown that inactive pseudovitamin B12 predominates. Spirulina therefore should not replace a reliable B12 supplement or fortified food for people who need one.

Product quality matters

Cyanobacterial products can be contaminated if cultivation and testing are poor. The FDA notes that blue-green-algae products can be exposed to microcystins from contaminating cyanobacteria and emphasizes manufacturing controls and testing.

That makes traceability and reputable quality control more meaningful than unusually vivid color or broad “detox” claims.

The nutrient density shown per 100 grams can make spirulina look more dramatic than the amount people actually eat. A tablespoon-sized serving is only a fraction of 100 grams, so protein, iron, and other nutrients need to be converted to the real serving before comparing spirulina with meat, legumes, dairy, or a normal meal. It can add nutrients, but it is not a practical replacement for a full protein serving unless the quantity is much larger than typical use.

Its protein is relatively concentrated and contains all essential amino acids, yet total protein intake still depends on dose. Someone adding a few grams to a smoothie gets a few grams of spirulina, not a steak-sized protein portion. The same logic applies to iron: the powder is iron-rich by weight, but the smaller serving limits the absolute amount, and plant-derived iron is absorbed differently from heme iron in meat.

Product quality deserves attention because spirulina is an aquatic biomass rather than a standardized pharmaceutical ingredient. Reputable producers test for contaminants such as microcystins, heavy metals, and unwanted microbes. Color, taste, or marketing claims cannot verify that testing. Choosing a product with transparent third-party or batch testing is more meaningful than choosing one because it promises detoxification or other broad effects.

Spirulina is often sold as a supplement, so claims can be much broader than the evidence behind ordinary nutrient composition. Words such as superfood, detox, immune boost, or energy do not tell you how much protein, iron, sodium, or contaminant testing the product actually provides. A useful label gives a realistic serving size, a clear ingredient list, nutrition information, and traceability. Products blended with sweeteners, flavor powders, or other supplements should be evaluated as mixtures rather than assumed to have the same profile as pure spirulina.

People who take medication or have chronic health conditions should also avoid treating concentrated supplements as automatically harmless because they are natural. Spirulina products may vary in iodine and other compounds depending on production, and contamination is the larger concern. The sensible role for a tested product is modest: a concentrated ingredient that can add color, flavor, and some nutrients to a meal, not a substitute for vegetables, legumes, fish, eggs, dairy, or other foods that provide broader nutrition and larger serving sizes.
