White Fish vs Oily Fish: Nutrition Differences and Examples

Lean white fish often falls around 80–130 calories per 100 grams cooked, while many oily fish reach 180–250 because they contain more fat. That same fat explains their large advantage in EPA and DHA. Protein is much closer than the labels suggest: both groups commonly provide roughly 18–25 grams per 100 grams.

The difference between white fish and oily fish is usually reduced to one line: one is low in fat and the other contains more. That is true, but incomplete. The extra fat changes the calorie count and, at the same time, explains why salmon, sardines and mackerel provide much more EPA and DHA than cod or haddock.

Lean white fish is usually lower in fat; oily fish provides more energy and far more marine omega-3. Protein, however, can be almost the same.

Which fish fit each group?

Cod, haddock, pollock, sole and many types of hake are common lean or white fish. Oily or fatty fish include salmon, sardines, Atlantic mackerel and herring.

The boundary is not exact. Fat content changes with species, season, feeding and life stage. The labels are useful shortcuts, not fixed chemical thresholds.

Protein overlaps heavily: a lean fish is not “less protein-rich” just because it contains little fat. Most of the calorie gap comes from fat. Since fat supplies about 9 calories per gram and protein about 4, moving from 2 grams of fat to 12 changes the energy content substantially even when protein is similar.

Across a 5-ounce serving, both groups can easily deliver roughly 25–30 grams of protein. That makes “which has more protein?” a less useful question than fat, omega-3 content, species, price, taste and preparation.

What lean fish gives you in practice

Cooked cod, haddock or hake can provide roughly 20–23 grams of protein per 100 grams with only about 1–3 grams of fat. That makes it easy to build a high-protein meal without adding much energy from the fish itself.

Cooking method can change the final dish dramatically. Breaded fried fish no longer has the same calorie and fat profile as the same fillet baked, steamed or broiled.

That lower natural fat also leaves room for the cook to decide where the fat comes from. Olive oil, nuts or a richer side can be added as needed rather than arriving mostly from the fish itself.

What oily fish adds beyond protein

Cooked Atlantic salmon contains roughly 12 grams of fat per 100 grams and can provide around 2 grams of EPA+DHA. Sardines and Atlantic mackerel also sit far above very lean fish for long-chain omega-3.

So describing oily fish only as “higher fat” is a bit like describing nuts only by their calories: the amount matters, but so does what that fat consists of.

Canned sardines and mackerel can make oily fish especially convenient. The packing medium and sodium differ by product, so fish packed in oil, water or sauces should not be assumed to have identical calorie and sodium values.

Vitamin D often differs too

Salmon, sardines, herring and mackerel can provide meaningful vitamin D, although amounts vary widely by species and product. Lean fish still provides micronutrients, but many species contain less fat and, with it, fewer fat-soluble vitamins.

Mercury follows species, not the lean-versus-fatty label

Being oily does not mean being higher in mercury. Salmon and sardines are fatty fish and appear in FDA/EPA’s Best Choices category. Mercury depends much more on species, size, lifespan and position in the food chain.

For the same reason, it is not safe to assume every white fish is automatically low in mercury.

Varying species and following fish-specific advice matters especially during pregnancy and childhood. “Lean” or “oily” is a nutrition shortcut, not a mercury classification.

The useful answer is not to make them compete

Both groups fit well precisely because they do different things. Lean fish makes it easy to get very efficient protein; oily fish adds much larger amounts of EPA, DHA and, in several species, vitamin D.

Lower fat does not automatically mean “better,” and higher fat does not mean “worse.” Taken as a whole, lean and oily fish are complementary profiles rather than opposing categories.

Alternating them across meals captures both strengths: very lean protein on some days and more long-chain omega-3 on others, without forcing one species to do every nutritional job.
