Sodium is the nutrient that changes most with curing and brining

Fresh olives are intensely bitter and normally require curing before they are pleasant to eat. Brining is common, which means sodium can be high. The exact value varies widely among brands, styles, and whether the olives are packed in brine. Draining them removes some surface brine, and a quick rinse can reduce some sodium, although it will not remove salt that has moved into the flesh.

People who need to limit sodium can compare labels, choose lower-sodium products when available, and use a smaller amount as a flavor accent. Combining olives with unsalted vegetables, grains, or legumes can spread their salty flavor across a larger meal without requiring a large portion.

Fiber is useful but olives are not a major fiber staple

Olives contribute some fiber, but the serving is usually too small to make them one of the main fiber sources in a diet. Beans, lentils, whole grains, vegetables, fruit, nuts, and seeds contribute much larger amounts per customary portion. Olives fit better as a source of flavor and unsaturated fat than as the food chosen specifically to meet a fiber target.

Stuffed olives deserve their own label check. Cheese, anchovy, garlic, pepper, or processed fillings can change sodium, calories, and allergens. For everyday use, portion size and the rest of the meal matter more than whether an olive is green or black. A few olives can add considerable flavor without turning the dish into a high-calorie food.
