Raw vs. cooked tomato: what happens to lycopene?

Tomatoes show why “raw preserves more nutrients” is too simple a rule. Heat can reduce vitamin C while making lycopene easier to absorb. Cooking does not manufacture lycopene: it disrupts the plant matrix, changes some of the pigment’s physical forms, and—when tomato is concentrated—raises the amount per 100 g because there is less water.

Total lycopene and bioavailability are different questions

Heat can disrupt tomato cell structures and make lycopene easier to release into the digestive process. A sauce or cooked tomato can therefore provide lycopene in a form that is more accessible for absorption even if cooking did not somehow create more total lycopene in the food. Serving size matters too: a concentrated sauce may contain the equivalent of several tomatoes in a relatively small volume. Keeping “more bioavailable” separate from “more total lycopene” prevents a common mistake when raw and cooked tomato values are compared.

A USDA reference for raw red tomato contains roughly 2.6 mg lycopene per 100 g. Tomato paste can approach 29 mg per 100 g. That more-than-tenfold gap does not mean heat created lycopene; paste concentrates the solids from multiple tomatoes into far less water.

Then comes a second question: how much of that lycopene can be absorbed. Crushing and heating disrupt cell structures that otherwise trap carotenoids, and processing can increase cis forms that are incorporated more readily into digestive micelles.

Fat in the meal can change absorption substantially

Lycopene is fat-soluble. In one human study, people ate cooked tomatoes for five days. The group consuming the tomatoes with olive oil had an approximately 82% increase in plasma trans-lycopene and a 40% increase in cis-lycopene. The group eating cooked tomatoes without oil had no significant increase in trans-lycopene and about a 15% increase in cis-lycopene.

That study used a specific meal with 25 mL olive oil, so it does not establish a required amount for everyday cooking. It does clearly show that the food matrix and dietary fat affect lycopene availability.

Vitamin C moves in the opposite direction

Meal fat matters because lycopene is fat-soluble. Cooking tomato with a modest amount of oil, or eating it alongside foods that provide fat, can support absorption compared with an otherwise fat-free meal. That does not mean tomato sauce needs to be oily. A normal amount of fat within a balanced meal can serve that purpose, and oil still contributes energy. Adding unlimited fat in pursuit of slightly greater carotenoid absorption would miss the broader nutritional context in which the tomato is being eaten.

The raw tomato reference provides about 13.7 mg vitamin C per 100 g. Vitamin C is heat-sensitive and can also be lost into cooking liquid, so prolonged cooking generally reduces it.

That is why “Is cooked tomato more nutritious?” has no single answer. The result depends on which nutrient you care about.

Tomato sauce is not one nutritional product

Homemade cooked tomato and commercial pasta sauce may both provide lycopene, but packaged sauces can also bring added sodium, sugar, or oil. Their labels still matter.

Concentrated tomato products deserve their own interpretation. Tomato paste, passata, crushed tomatoes, and ready-to-serve sauce can differ greatly in tomato solids, sodium, oil, and other ingredients. A spoonful of paste concentrates a lot of tomato but is eaten in a small amount, while sauce is usually served in a much larger portion. Per-100-gram comparisons can therefore give a different impression from the real serving. If the goal is to include lycopene as part of a balanced diet, using several tomato formats and checking sodium or added sugar in prepared products is more useful than searching for one supposedly perfect preparation.

The practical takeaway

Raw and cooked tomatoes offer different strengths. Fresh tomato preserves heat-sensitive nutrients such as vitamin C more effectively and provides a high-volume, low-energy food with crisp texture. Cooked tomato concentrates flavor and can make lycopene more accessible. Using both forms avoids turning the choice into a false competition. The complete recipe matters as well: a simple homemade tomato sauce is not nutritionally identical to a commercial sauce high in sodium or added sugar. Preparation details matter at least as much as whether the tomato started raw or cooked.

Raw and cooked tomatoes are complementary. Raw tomato is useful for vitamin C, freshness, and volume; sauce, roasted tomato, and sofrito make lycopene more accessible, especially when the meal contains some fat. You do not need to choose one form exclusively.
