White Rice vs Brown Rice: Nutrition Differences

Cooked white and brown rice are much closer in calories, carbohydrate and protein than they are often made to sound. The important difference is structural: brown rice keeps the bran and germ, so it provides roughly 1.5–2 grams of fiber per 100 grams versus less than 1 gram in white rice and usually substantially more magnesium and other micronutrients.

White and brown rice are often framed as if one were an “empty” version and the other a completely different food. The reality is less dramatic. Once cooked, both are still primarily carbohydrate-rich grains with very similar amounts of protein and energy.

The meaningful change is in the parts of the grain that remain: brown rice keeps the bran and germ, and with them more fiber, magnesium and other micronutrients.

Rice absorbs different amounts of water depending on the variety and cooking method, so these figures are representative rather than universal for every bowl.

Protein is essentially tied and calories are very close. Fiber separates more clearly: brown rice provides about four times as much in this example. That sounds huge as a percentage, although the absolute amount per 100 grams is still moderate.

A normal serving makes the difference easier to see

In about 5 ounces cooked, white rice provides roughly 185 calories, about 40 grams of carbohydrate and well under 1 gram of fiber. The same weight of brown rice is around 175 calories, 36 grams of carbohydrate and about 2.3 grams of fiber.

The small calorie gap can move or even reverse depending on the variety and hydration. The fiber advantage of brown rice is much more consistent.

What is removed when brown rice becomes white rice

A whole grain keeps the endosperm, germ and bran. Making white rice removes the bran and germ. That improves texture, shelf life and cooking speed, but it also reduces fiber along with some vitamins and minerals.

In the United States, many white rice products are enriched with iron and B vitamins after milling. Enrichment can replace selected nutrients, but it does not restore the fiber or recreate the whole grain.

Magnesium shows the nutritional gap better than calories do

Cooked brown rice can provide roughly 40–45 mg of magnesium per 100 grams, while white rice is often closer to 10–15 mg. Across a 5-ounce serving, that can mean around 60 mg versus less than 20 mg.

That difference tells you much more about what the whole grain retains than arguing over five or ten calories.

For protein, switching rice barely moves the needle

Both sit around 2.7–2.8 grams of protein per 100 grams cooked. A 5-ounce serving supplies roughly 4 grams either way. If a meal needs 20–30 grams of protein, choosing brown instead of white rice will not get it there; beans, tofu, eggs, fish, meat, dairy or another protein source will matter far more.

Is brown rice more filling?

It can be. The extra fiber and firmer texture may slow eating and contribute to greater satiety. But the whole meal matters much more than the color of the rice.

White rice served with vegetables and a substantial protein source can easily be more filling than a bowl of brown rice eaten by itself.

Digestive tolerance matters too. Some people prefer white rice around exercise, during gastrointestinal upset, or simply because of texture. Choosing white rice at one meal does not erase fiber coming from beans, vegetables, fruit or whole grains elsewhere in the day.

Cooking changes too

The bran layer slows water penetration, so brown rice usually takes longer to cook and keeps a firmer texture. The same structure that explains some of its nutritional advantage also explains what happens in the pot.

Brown rice also retains more natural oil because the germ remains. The amount is small in a serving, but it helps explain why dry brown rice generally has a shorter storage life than white rice: those oils can oxidize and develop stale flavors over long storage.

What to remember

Brown rice is not low-carb, and white rice is not nutritionally empty. They are very similar in energy and protein; brown rice has a clear advantage in fiber and several micronutrients. Beyond that, the better choice can depend on the dish, texture, cooking time and the rest of the diet.
