When protein is compared with price, beans and lentils have an unglamorous advantage that is difficult to beat: they store for months, come dry or ready-to-eat, yield several servings, and deliver protein together with fiber. The exact price changes by store and week; the basic economics of the food change much less.
A cup of cooked lentils provides about 18 g protein; a cup of cooked black beans around 15 g; a cup of chickpeas roughly 14–15 g. They do not match chicken breast for protein per 100 g, but they can be highly competitive per dollar while also supplying much of the meal itself.
Dry or canned: where the savings come from
Dry legumes often have the lowest cost per cooked serving because you buy them without water and they gain substantial weight during soaking and cooking. As a rough kitchen rule, 100 g dry beans or lentils can yield around 220–260 g cooked, depending on the variety and method.
Canned beans cost more per pound of actual legumes, but they also buy back soaking time, cooking time, and energy. If a can keeps dinner from turning into takeout, convenience has economic value too. For a fair store comparison, use the drained weight rather than the can’s total weight, because part of what you are buying is packing liquid.
How to calculate cost per 20 grams of protein
You do not need a permanent price table. Use the current shelf price and the nutrition label.
- Calculate the total grams of protein in the package.
- Divide the package price by those total protein grams.
- Multiply by 20 to estimate the price of 20 g protein.
If a drained 14-ounce can contains about 400 g of beans at 8 g protein per 100 g, it contains roughly 32 g protein. At $1.20 per can, 20 g protein would cost about $0.75; at $1.80, the same amount would cost about $1.13. The formula stays useful when prices change.
The same calculation works for dry legumes, but compare either the protein in the dry package or convert the package into an estimated cooked yield. Otherwise it is easy to compare a water-heavy cooked product with a dry product as though each pound represented the same amount of edible solids.
Lentils offer strong protein with relatively quick cooking
Lentils have a practical advantage over many dried beans and chickpeas: several varieties need no soaking and cook relatively quickly. One cooked cup provides about 18 g protein and 15.6 g fiber.
Cooking a larger pot spreads the energy cost across several meals. Cooked lentils also freeze well, turning an inexpensive bag into multiple quick meals. A batch can become soup one day, a grain bowl the next, and a salad later, which makes the low price more useful than an ingredient that requires a separate cooking project every time.
Chickpeas and beans trade a little protein density for versatility
Cooked chickpeas and many cooked beans provide roughly 8–9 g protein per 100 g. A substantial 1-cup serving usually lands around 14–16 g protein.
They can become a main dish, side, soup, salad, dip, taco filling, or grain-bowl base. That versatility reduces waste; the inexpensive ingredient you actually use is often cheaper than the bargain that sits untouched in the pantry.
Canned legumes can also be adjusted for sodium. Draining and rinsing removes some of the sodium in the packing liquid. When two brands cost about the same, drained weight, sodium, and texture may tell you more than the size printed on the front of the can.
Plant protein does not have to imitate meat bite for bite
Legumes contain all essential amino acids, although some—particularly methionine—are present in lower proportions. Grains, nuts, seeds, and other foods eaten during the day complement that pattern. Rice and beans do not have to be combined in the same mouthful to “complete” the protein.
When energy intake and dietary variety are adequate, the day’s overall pattern matters more than turning each meal into an amino-acid equation. If someone consistently falls short on protein, increasing the legume portion or pairing it with another protein food is usually more practical than calculating amino acids at every meal.
They are more than cheap protein
If the only metric is grams of protein per ounce, chicken, tuna, or concentrated dairy may win. Once the comparison becomes protein + fiber + shelf life + cost per serving, beans and lentils become much harder to replace.
A practical budget pantry can keep dry lentils or beans for batch cooking and several cans for nights when time is the scarce resource. The savings come from having an inexpensive option that actually fits the routine.
