Nori and wakame appear in the same cuisines but they are not two forms of one plant. Nori is a red seaweed commonly eaten as a dry sheet; wakame is a brown seaweed usually soaked before eating. That water difference alone can make nutrition labels look misleading.
Dry nori is much higher in protein in one direct comparison
A dry-matter analysis measured about 32.0% protein in nori and 10.2% in wakame. On equal dry weights, that nori sample contained roughly three times as much protein.
Serving size reduces the impact: a 3 g nori sheet at 32% protein supplies about 1 g protein. A bowl of rehydrated wakame may weigh much more because most of its new weight is water.
Wakame can be higher in fiber
The same analysis found roughly 40.8% total fiber in dried wakame versus 31.5% in nori. Both are fiber-dense on a dry basis, while normal portions provide much smaller absolute amounts.
Iodine may be the bigger nutritional difference
A survey of commercial products measured nori at 29.3–45.8 mcg iodine per gram and wakame at 93.9–185.1 mcg/g. The averages were about 37 and 140 mcg/g respectively.
At those averages, 2 g dry nori would provide about 74 mcg iodine, while 2 g dry wakame would provide about 279 mcg. Those are examples, not label guarantees: iodine varies with origin, harvest, and processing.
Sodium and minerals depend on preparation too
Seaweeds accumulate marine minerals. Wakame salads are also commonly seasoned with soy sauce or salty dressings, so the sodium in the finished dish can be much higher than the seaweed itself.
What rehydration does
Dried wakame absorbs several times its weight in water. A 100 g “raw/rehydrated” database entry therefore cannot be compared directly with 100 g dry nori.
Soaking and cooking can also remove some iodine and other soluble minerals into the water.
Which one makes more sense?
Nori is convenient for sheets and flakes and generally offers more protein and less iodine per dry gram. Wakame brings a tender texture, high dry-matter fiber, and usually more iodine.
Neither needs to win. The practical decision depends on the dish, dry serving size, and how much iodine you want from seaweed.
Iodine varies too much for one database number to tell the whole story
Seaweeds accumulate minerals from seawater, and iodine content can shift with species, harvest location, season, and processing. Nori is often lower in iodine than brown seaweeds such as wakame, yet there can still be large variation within one category. A value from one sample should not be treated as a guaranteed number for every package.
Because dried seaweed is so concentrated, the amount actually eaten matters more than a dramatic per-100-gram comparison.
Preparation changes volume, salt, and concentration
Dried wakame absorbs a great deal of water, so a few grams can become a substantial bowl of rehydrated seaweed. Soaking and rinsing can also remove some surface salts. Nori is usually eaten as thin dry sheets, and a typical serving weighs only a few grams.
That serving-size difference explains why dry-weight tables can look extreme even when the amount on the plate is small.
Nori and wakame do different jobs in the kitchen
Nori brings a thin, crisp or toasted texture to sushi, rice dishes, and seasoning blends. Wakame becomes tender and slightly chewy in soup or salad. Choosing by culinary use often makes more sense than choosing whichever mineral happens to rank highest in a table.
If seaweed is eaten frequently, especially higher-iodine varieties, moderate portions and variety are sensible. An essential nutrient does not become more beneficial simply because the dose is much larger.
A sheet of nori may weigh only a few grams, while rehydrated wakame can fill a bowl because most of that volume is water. The visual difference can make it seem as though much more seaweed is being eaten when dry weights may be similar. If the package gives nutrition for a prepared serving, that reference is often more useful than extrapolating from 100 grams dry.
Seaweed products can also contain substantial sodium before any soy sauce or salty broth is added. The amount varies with washing and processing, so people comparing packaged seaweed snacks should read sodium per serving rather than assuming all nori is low-salt. Seasoned sheets can differ markedly from plain toasted nori.
