Spirulina vs. seaweed: nutrition differences

Spirulina is a cultivated cyanobacterium, not a marine macroalga, and dried powder is especially concentrated in protein. Seaweeds such as nori, wakame, and kombu are richer in structural fiber and marine minerals, with iodine ranging from modest in nori to extremely high in some kombu.

Spirulina, nori, wakame, and kombu often share a “greens” aisle, but grouping them as algae hides the most important differences. Spirulina is a cyanobacterium; nori, wakame, and kombu are marine macroalgae.

The comparison looks very different when you move from 100 grams to a realistic serving. One hundred grams of dried spirulina would be an unusually large amount, while a typical serving of powder is only a few grams. Dried seaweed can also gain many times its weight after rehydration. Per-100-gram tables are useful for showing nutrient concentration, but they do not automatically tell you how much reaches an actual meal.

Spirulina is more protein-concentrated

The USDA dried-spirulina reference contains 57.5 g protein per 100 g. In one dry-seaweed study, nori was about 32% protein and wakame about 10%.

Real servings narrow the drama. Seven grams of spirulina provide about 4 g protein. A nori sheet weighs only a few grams, while rehydrated wakame contains lots of water. None is usually the main protein source of a meal.

Iodine deserves special attention because the difference among seaweed species can span orders of magnitude. Nori, wakame, and kombu should not be treated as nutritionally interchangeable simply because all are seaweeds. Origin, batch, and preparation matter too. For people who eat seaweed often, moderate species and small portions are more sensible than treating kombu like an ordinary leafy vegetable, especially when thyroid care requires individualized advice.

Iodine is the major seaweed distinction

Marine macroalgae can accumulate iodine from seawater. In a survey of commercial products, dried nori contained about 29–46 micrograms per gram, wakame 94–185 mcg/g, and kombu 241–4,921 mcg/g.

The U.S. adult tolerable upper intake level is 1,100 mcg/day. A gram of some kombu products can exceed that on its own, while a gram of nori is usually far lower.

Macroalgae provide structural polysaccharides that are not present in spirulina in the same form. Once rehydrated, many seaweeds also add a lot of volume for relatively few calories per serving. Spirulina is used as a concentrated powder, with protein, iron, and pigments among its main nutritional features. Their roles are different enough that asking which one is “better” often misses what each food is actually used for.

Seaweeds bring structural fiber and minerals

Macroalgae contain alginates, carrageenans, and other distinctive polysaccharides. Studies often report dry-matter fiber percentages above 30–40% in several edible species.

Sodium, calcium, magnesium, and trace elements vary with species and marine environment. Iodine is the most extreme example of that variability.

The iron in spirulina is non-heme iron and should not be treated as identical to the heme iron in meat. Absorption depends on the whole meal and on a person’s iron status. Pairing plant iron sources with vitamin C-rich foods can improve absorption. Even so, a spoonful of spirulina is not a complete treatment strategy for a diagnosed iron deficiency, which requires an appropriate clinical plan.

Spirulina brings iron but unreliable B12

The USDA reference contains 28.5 mg iron/100 g, about 2 mg in 7 g. Its dry powder is therefore compact in both protein and iron.

Its B12-like compounds should not be counted as reliable vitamin B12, because inactive pseudovitamin B12 predominates.

Vitamin B12 is particularly important for people who eat little or no animal food. Spirulina can test positive for cobalamin-like compounds, but much of that material consists of analogs that are not reliable sources of active human vitamin B12. It should therefore not be used as the sole B12 source. Fortified foods or appropriate supplementation are much more dependable when B12 intake needs to be ensured.

Different foods, different jobs

Spirulina is typically eaten by the teaspoon or tablet. Seaweeds are culinary ingredients: nori sheets, wakame salads and soups, and kombu used for broth.

The useful summary is spirulina for concentrated protein and iron in a tiny dry serving; marine seaweeds for fiber and minerals, with iodine that can range from moderate to extremely high depending on species.

They also have different culinary jobs. A small amount of spirulina strongly changes color and flavor and is commonly used in powders, drinks, or supplements. Nori adds crispness and umami, wakame is rehydrated for soups and salads, and kombu is often used for broths. Choosing among them makes more sense based on the intended use and nutrient of interest than on the idea that all green foods from the sea are equivalent.
